Understanding Firefighter Physical Testing
There is no single national firefighter physical test. Departments choose which evaluation they accept, and different testing providers run different evaluations with different tasks, different equipment and different scoring. Two candidates preparing for two Alberta services can be preparing for genuinely different assessments.
That has a practical consequence. Before you design any training, find out exactly which evaluation your department requires for the intake you are entering, and get that information from the department or the testing organization rather than from a forum, a video, or a guide written for somewhere else. Requirements also change between intakes, so information that was accurate two years ago may not be accurate now.
What follows is Northline's preparation guidance. It is written to build the underlying physical qualities that firefighter evaluations tend to draw on. It is deliberately not a reproduction of any organization's test.

Start With a Baseline
Before you train, find out where you are. Most candidates overestimate one or two qualities and have no idea about the rest. A baseline gives you something to program against and something to measure later.
Assess these honestly, across a week rather than in one punishing session:
- Aerobic capacity
- How long you can hold a steady, uncomfortable but sustainable effort. Not a sprint, and not a stroll.
- Loaded movement tolerance
- How your posture, breathing and pace hold up once you are carrying weight rather than moving your body alone.
- Lower body strength
- Squat and hinge patterns under control, through a full range you own.
- Upper body pushing and pulling
- Both directions matter. Pulling is often the weaker side in candidates who train mostly pressing.
- Grip endurance
- Not maximum grip. How long you can keep holding on once your forearms are already tired.
- Stair and incline capacity
- Sustained climbing is its own quality and does not automatically come from flat running.
- Work capacity
- Your ability to repeat hard efforts across a session rather than produce one good effort and fade.
- Recovery between efforts
- How quickly your breathing and heart rate settle when you stop. This improves with training and it is worth tracking.

Build the Engine
Most firefighter evaluations reward sustained work rather than a single explosive effort. The aerobic base is what lets you keep working when the task list is long and the clock is running.
Aerobic Base
Build a foundation of steady, conversational work first. It is unglamorous and it is the thing most candidates skip. Frequency matters more than intensity here, and this base is what makes the harder work later productive rather than merely tiring.
Loaded Walking
Walking under load is one of the highest value, lowest risk tools available to a candidate. Start light enough that your posture and stride do not change, then extend duration before you add weight.
Incline and Stair Work
Climbing is a distinct quality. Someone who runs well on the flat can still struggle on sustained incline. Introduce it gradually and treat it as a skill you are developing, not a test to pass every session.
Interval Conditioning
Once a base exists, structured intervals raise your ceiling and teach you what your breathing does under pressure. Keep the work honest and the recovery deliberate. Intervals done with no structure become moderately hard sessions that build very little.
Recovery Between Hard Efforts
How quickly you settle between efforts is trainable and it is worth paying attention to. If your breathing has not come down before the next effort, the session is producing fatigue rather than adaptation.

Strength for Firefighter Tasks
Strength training for this purpose is not about a maximum lift. It is about producing force repeatedly, under control, while tired, in positions that hold up when you are carrying something awkward.
Movement Patterns Worth Owning
- Squat patterns, through a range you control
- Hinge patterns, for the back and hips that carry everything else
- Push patterns, horizontal and overhead
- Pull patterns, which are usually the neglected half
- Step ups and lunges, for single leg strength and stair capacity
- Trunk stability, resisting movement rather than producing it
Where the Work Is
- Loaded carries in several positions
- Sled pushing and dragging where equipment allows
- Rope pulling where equipment allows
- Grip endurance, trained deliberately rather than incidentally
- Repeat effort work rather than single maximal attempts
These qualities are chosen because they underpin the kind of work firefighting involves. No exercise here is claimed to replicate any specific official test task.

Loaded Movement
Moving efficiently under load is the quality that separates candidates who finish comfortably from candidates who finish ragged. It is also the quality most often left until last.
Progress it in this order, and only move on when the current step feels controlled:
- Walking unloaded with good posture and a relaxed stride.
- Walking with light load, keeping that same posture and stride.
- Adding duration before adding weight.
- Adding incline while keeping the load the same.
- Adding stairs, which change the demand again.
- Adding carries, where the load is held rather than worn.
Watch pacing and posture rather than speed. If your shoulders round, your stride shortens or your breathing becomes ragged, you have found the current limit, and the useful response is to hold there rather than push through it.
Add load conservatively. Connective tissue adapts more slowly than muscle and more slowly than enthusiasm. Do not train to failure under heavy external load.

Push, Pull, Drag and Carry
Fireground style work tends to involve producing force against something heavy and then continuing to produce it after you are already tired. Training for it has two halves: being strong enough to start, and being conditioned enough to continue.
Build the strength in ordinary strength training. Build the continuation with repeat effort work, where you perform a hard task, take a structured recovery, and perform it again with the quality intact. The point is the quality of the later efforts, not the first one.
Dragging and pulling deserve specific attention because they load the grip, the back and the legs simultaneously in a way that pressing does not. If your facility has a sled or a rope, use them. If it does not, loaded carries and sustained pulling work on a machine will build much of the same capacity.

Tool and Striking Preparation
Some evaluations include a task involving a tool and a repeated striking action. Preparing for that is less about raw power than about control, grip and the ability to repeat an effort without the technique falling apart.
The qualities worth developing are grip endurance, rotational control through the trunk, trunk stability under an off centre load, and repeat effort capacity.
If you practise a striking movement, do it with light, controlled implements, on an appropriate surface, with technique that you can maintain when tired. Poor striking mechanics under fatigue is how people get hurt in preparation.
Northline does not publish the tool weight, dimensions, distance or repetitions used in any official evaluation. Those are set by the testing organization. Confirm them there.

Heat and Equipment Considerations
Protective equipment and external load materially increase physiological demand. The same work is harder in gear, heat builds faster, and it clears more slowly. Candidates who have only trained in shorts are often surprised by this.
Sensible Practice
- Hydrate consistently across days rather than loading up on the day.
- Introduce any additional load or clothing gradually across weeks.
- Build in real rest between hard exposures.
- Train with someone else present when working hard under load.
Stop If These Appear
- Dizziness or feeling faint
- Nausea
- Confusion or difficulty concentrating
- Chest discomfort
- Stopping sweating while still working hard

Recovery
Preparation is limited by what you recover from, not by what you can survive. Candidates training around shift work, a second job or family commitments need this more, not less.
- Sleep
- The single largest lever, and the one most often traded away. Protect it in the weeks that matter.
- Hydration
- Consistent daily intake. It affects how you feel in training long before it affects performance.
- Nutrition basics
- Eat enough to support the training you are doing. Under eating through a hard block is a common and avoidable mistake.
- Training load
- Increase gradually. Large jumps in volume are where injuries come from.
- Hard and easy days
- Make the hard days genuinely hard and the easy days genuinely easy. Training everything at medium builds less than either.
- Before testing
- Arrive recovered. Fitness gained in the last week is negligible. Fatigue carried into the test is not.

Eight to Twelve Week Preparation Framework
This is a structure, not a prescription. It shows how preparation can be sequenced. It is not a weekly program, because a program that suits a former athlete returning to training and a candidate starting from a long inactive period cannot be the same document.
Phase 1
Foundation
Roughly weeks 1 to 3
Build the base. Steady aerobic work, movement quality under light load, and consistent strength training through full ranges. The aim is frequency and repeatability, not intensity. Most candidates who get injured do it here by training as though they were already in the specific phase.
Phase 2
Build
Roughly weeks 4 to 7
Increase work capacity. Longer loaded carries, more sustained incline and stair work, and strength sessions that get gradually heavier while staying controlled. Introduce repeat efforts with structured recovery so you learn what your breathing does between rounds.
Phase 3
Specific preparation
Roughly weeks 8 to 10
Bias training toward the demands your evaluation contains, once you have confirmed what those are from the testing organization. Sustained climbing, carrying, dragging and pulling, in combinations, with pacing practice. This is where pacing becomes a trained skill rather than a hope.
Phase 4
Test readiness
Final 1 to 2 weeks
Reduce volume, hold intensity briefly, and arrive recovered. Rehearse logistics rather than fitness.
Compressing this into four weeks is possible but it changes the risk. With less time, bias toward movement quality, loaded walking and recovery, and away from heavy loading and frequent maximal testing.

Four Week Checklist
If your evaluation is roughly a month away, work through this.
- Confirm the exact evaluation your department requires, from the department or testing organization.
- Confirm the booking process and whether places are limited.
- Confirm what you need to bring and what you need to wear.
- Establish your baseline honestly across a week.
- Identify your weakest quality and give it the most attention.
- Get loaded movement into your week if it is not already there.
- Train grip deliberately rather than hoping it holds.
- Practise pacing on sustained efforts rather than only going hard.
- Fix your sleep pattern now, not in the last three days.
- Plan the final week as a reduction, and write it down before you get there.

Final Week
- Reduce fatigue
- Keep training, cut the volume noticeably. The fitness is already built. The goal now is to arrive fresh, not to prove anything.
- Keep moving
- Short, easy sessions maintain rhythm and movement quality. Complete rest for a week often leaves people feeling flat.
- Prepare equipment
- Whatever footwear and clothing you plan to test in, use it beforehand. Nothing new on test day.
- Plan travel
- Know the location, parking and how long it takes to get there. Arrive with time to spare.
- Documentation
- Confirm what the testing organization requires you to bring and have it ready the night before.
- Sleep
- The two nights before matter more than the one night before. Protect both.
- Hydration
- Steady through the week. Not a sudden intake the morning of.
- No experiments
- No new supplements, no new training method, no crash weight change.

Test Day
Arrive early enough that nothing is rushed. Eat something familiar, at a time you have already practised. Warm up enough to feel ready and not so much that you have spent anything.
Listen carefully to the briefing and any instructions from the testing staff, and follow them exactly. Ask if anything is unclear before you start rather than guessing during.
Start at a pace you can hold rather than the pace you feel capable of in the first minute. Almost every pacing error happens in the opening period, and it is paid for later.
If something goes wrong mid task, keep your technique rather than trying to make the time back in one burst. Composure is worth more than a fast opening.

Common Preparation Mistakes
- Starting too late, and trying to compress months of preparation into a few weeks.
- Training only running, and arriving with no loaded movement or grip capacity.
- Ignoring grip until it becomes the thing that stops you.
- Never training under load, then meeting load for the first time on test day.
- Testing yourself maximally too often instead of building capacity between tests.
- Adding load faster than your joints and connective tissue adapt.
- Not researching the exact evaluation the department requires.
- Poor pacing, going out hard and having nothing left for the later work.
- Treating recovery as optional, then training tired for weeks.
- Changing everything in the final week, including shoes, diet and program.
